Tomorrow do the following.

5 sets of:
Strict Shoulder Press x 3 reps with a 2 second negative (from weight fully over head back to shoulders)
Rest 2 minutes
Supinated Grip (palms facing you and hands just at shoulder width) Pull-Ups x 5 reps @ with a 2 sec negative (from chin over the bar to arms fully straight) use which ever band necessary.
Rest 2 minutes

Then

For Time

50 reps each, 200m Run, 40reps each, Run 200m, 30 reps each, Run 200m, 20 Reps Each, Run 200m, 10 reps each
